Waking Up With a Sore Throat: 6 Causes and How to Fix Each One
A scratchy, raw throat every morning that eases after a glass of water and a coffee is rarely a cold. Most of the time something happened overnight: your mouth was open, the air was dry, acid crept up, or mucus dripped down. Here is how to work out which.
Why you wake up with a sore throat
During the day you swallow often, sip drinks and breathe mostly through your nose, so your throat stays moist. At night all of that slows down or stops. Anything that dries or irritates the throat has hours to do its work without interruption. That is why waking up with a sore throat is so common, and why it so often clears up once you are up and drinking.
The trick is to look at the pattern, not just the pain.
The 6 common causes, by pattern
| Cause | Typical clues | First step |
|---|---|---|
| Mouth breathing | Dry mouth, dry lips, fades quickly after drinking | Find out why the nose is not used |
| Dry air | Worse in winter or with heating or air conditioning | Humidifier, ventilate, cooler room |
| Postnasal drip | Mucus in the throat, sneezing, stuffy nose, throat clearing | Treat the nose: saline, allergens, medicines |
| Silent reflux (LPR) | Hoarse voice, lump feeling, throat clearing, often no heartburn | Earlier dinner, no lying down soon after eating |
| Snoring | Partner hears it, raw or scratchy feeling | Side sleeping, less alcohol, find the cause |
| Infection | Fever, swollen glands, aches, gets worse over the day | Rest, fluids, pharmacist or GP if needed |
1. Mouth breathing at night
Your nose is built to warm and humidify air. Your mouth is not. Cleveland Clinic points out that breathing through the mouth sends drier air straight to the throat, and links it to waking up with a dry mouth and sore throat. A few hours of that can leave the lining raw.
Clues that this is you: a very dry mouth or tongue on waking, cracked lips, bad breath, drool on the pillow, or a partner who says your mouth hangs open. Our guide to mouth breathing while sleeping goes through the causes, and the main one is a nose that does not let enough air through.
2. Dry bedroom air
Central heating, radiators and air conditioning can make bedroom air very dry. Even if you breathe through your nose, very dry air can leave the throat feeling scratchy, and if you breathe through your mouth the effect is stronger. A humidifier (cleaned regularly), a slightly cooler room and a glass of water by the bed are simple fixes.
3. Postnasal drip and a blocked nose
When you lie down, mucus from the nose and sinuses drains less easily and can trickle down the back of the throat. That irritates the lining and leaves you clearing your throat in the morning. Allergens in the bedroom, colds and sinus problems are common triggers, and a blocked nose also pushes you into mouth breathing, so the two causes often come together. See stuffy nose at night for what helps.
4. Silent reflux
Laryngopharyngeal reflux, or LPR, is a type of acid reflux where stomach contents reach the throat and voice box. Cleveland Clinic notes that it can happen without heartburn, which is why it is often called silent reflux. Common signs include hoarseness, a feeling of a lump in the throat, frequent throat clearing, a chronic cough and a sore throat.
Lying down makes reflux easier. Cleveland Clinic suggests eating dinner earlier, avoiding lying down for about three hours after a meal, eating smaller meals, sleeping on your left side and avoiding tight clothing around the waist. If symptoms continue, an ENT doctor can look at your throat and confirm it.
5. Snoring
Snoring is the sound of soft tissue in the throat vibrating. Hours of that vibration, usually with the mouth open, can leave the throat feeling raw. If someone tells you that you snore, it is worth understanding why. Our guide to snoring causes explains the main types.
Snoring is also where a morning sore throat can point to something more important. Mayo Clinic lists a dry mouth or sore throat on waking, together with morning headaches, among the symptoms of obstructive sleep apnea. If you also snore loudly, someone has noticed pauses in your breathing, you wake up gasping, or you are very sleepy during the day, talk to a doctor. Only a sleep study can confirm or rule out sleep apnea. More on this in sleep apnea symptoms.
6. An infection
A cold or throat infection also often feels worst in the morning. The difference is that it does not fade by mid-morning, and it usually comes with other signs: fever, aches, swollen glands, a runny nose or a cough. The NHS notes that most sore throats get better by themselves within a week. Rest, fluids, warm salt-water gargles for adults and pharmacy painkillers can help in the meantime.
How to stop waking up with a sore throat
- Keep a glass of water by the bed and sip when you wake at night.
- Fix the air. Use a clean humidifier if the air is dry, and avoid overheating the bedroom.
- Clear your nose before bed with a saline spray or rinse, and reduce bedroom allergens by washing bedding weekly and keeping pets off the bed.
- Give dinner time to settle. Avoid large meals, alcohol and lying down within about three hours of eating.
- Sleep on your side, which can reduce both snoring and open-mouth breathing for many people.
- Do not use mouth tape to force nose breathing if your nose is blocked or you suspect sleep apnea. Fix the cause first.
When to see a doctor
- A morning sore throat most days for several weeks, or one that keeps coming back.
- Hoarseness that does not go away, or a feeling of a lump in the throat.
- Loud snoring with gasping, breathing pauses or strong daytime sleepiness.
- A sore throat that has not improved after a week, or a lump in your neck.
- Get urgent help if you have trouble breathing or swallowing, are drooling, or have a high-pitched noise when breathing in.

A morning sore throat is a clue about the night, but it does not tell you what actually happened. Zzip is being designed to show whether you breathed through your mouth, how much you snored, and how your breathing looked overnight.

If you are curious about mouth taping, Zzip is worth following: it is the version that shows you whether it actually works for you.
Zzip is a prototype in development. Features and measurement performance are being tested. It is not a medical device and does not diagnose or treat sleep apnea or any other condition.
Frequently asked questions
Why do I wake up with a sore throat but feel fine later?
A throat that hurts on waking and recovers within an hour or two usually points to dryness or irritation overnight, most often from mouth breathing, dry air, postnasal drip or reflux, rather than an infection.
Can mouth breathing at night cause a sore throat?
Yes. Air breathed in through the mouth skips the warming and humidifying done by the nose, so the throat dries out over several hours of sleep.
Is a sore throat every morning a sign of sleep apnea?
It can be one of the signs, but it has many more common causes. It matters more when it comes with loud snoring, pauses in breathing, gasping or strong daytime sleepiness. A doctor can arrange a sleep test if needed.
Can acid reflux cause a sore throat in the morning?
Yes. Silent reflux can irritate the throat and voice box at night, often without heartburn. Hoarseness and throat clearing are common clues.
Does a humidifier help a sore throat in the morning?
If your bedroom air is dry, a clean humidifier can help. It will not fix mouth breathing caused by a blocked nose, so treat the nose too.
